What Is TDEE — Your Personal Calorie Target
Your Total Daily Energy Expenditure (TDEE) is the total number of calories your body burns in a day — from keeping you alive at rest (BMR) plus all physical activity. Eating at your TDEE maintains your weight. Eating below it causes fat loss. Eating above it causes weight gain. Everything in nutrition flows from this single number.
TDEE has four components: Basal Metabolic Rate (BMR) — 60–70% of total; Thermic Effect of Food (TEF) — 8–10%; Non-Exercise Activity Thermogenesis (NEAT) — 15–30%; and Exercise Activity Thermogenesis (EAT) — 0–15% for most people. How Activity Level Changes Your Calorie Needs
Activity level is the biggest variable in calorie needs — it can account for a difference of 600–1,200 calories per day between sedentary and very active individuals at the same weight. Choosing the right activity multiplier is critical for an accurate TDEE calculation:
- Sedentary (×1.2): Desk job, driving, minimal walking, no intentional exercise. Most office workers fall here even if they feel "busy."
- Lightly Active (×1.375): 1–3 days of light exercise (30 min walks, yoga, light gym) per week alongside a mostly sedentary lifestyle.
- Moderately Active (×1.55): 3–5 days of moderate exercise per week. This is the most commonly overestimated category — be honest about your actual exercise frequency and intensity.
- Very Active (×1.725): Hard exercise or sports 6–7 days per week, OR a moderately physical job plus regular exercise.
- Extremely Active (×1.9): Physically demanding job (construction, farming, athletics training) plus daily intense exercise. Very few people qualify for this category.
Pro tip: Most people overestimate their activity level by 1 category. If unsure, choose one level lower than you think and adjust based on actual weight changes over 2–3 weeks.
Calorie Targets for Weight Loss
The evidence-based approach to caloric weight loss is a modest deficit of 300–500 calories per day below TDEE:
- 500 cal/day deficit → ~1 lb (0.45 kg) fat loss per week: The most commonly recommended rate. Sustainable, preserves muscle mass when combined with adequate protein and resistance training.
- 750 cal/day deficit → ~1.5 lbs per week: Acceptable for people with significant excess weight (BMI 30+). Higher deficits increase muscle loss risk.
- 1,000 cal/day deficit → ~2 lbs per week: Maximum recommended deficit. Should include high protein intake (0.8–1g/lb bodyweight) and resistance training. Not suitable for extended periods.
Calorie Targets for Lean Muscle Gain
Building muscle requires a caloric surplus above TDEE. The key is keeping the surplus small to minimize fat gain:
- Lean bulk (+200–300 cal/day): Slow, quality muscle gain with minimal fat accumulation. Best for intermediates and advanced trainees. Weight gain: 0.5–1 lb per month.
- Standard bulk (+300–500 cal/day): Faster muscle gain at the cost of some fat gain. Works well for beginners who gain muscle more efficiently. Weight gain: 1–2 lbs per month.
- Protein requirement: 0.7–1.0g per pound of body weight is essential for muscle protein synthesis regardless of caloric surplus.
Why Calorie Quality Matters
Two diets with identical calorie counts can produce very different results based on food quality. 2,000 calories of whole foods behaves metabolically very differently from 2,000 calories of ultra-processed food:
- Protein satiety: High-protein meals reduce appetite hormones (ghrelin) and increase satiety hormones (PYY, GLP-1) for 3–5 hours longer than equivalent-calorie carbohydrate meals.
- Fiber effect: Fiber slows gastric emptying, reduces glucose absorption rate, feeds beneficial gut bacteria, and physically displaces calories. High-fiber diets naturally reduce total caloric intake by 10–15%.
- Ultra-processed food overconsumption: A landmark NIH study found that when given ad libitum access to ultra-processed vs. unprocessed food diets, participants eating ultra-processed food consumed 508 more calories per day and gained 0.9 kg over 2 weeks — without consciously intending to eat more.
How to Track Calories Accurately
Research shows most people underestimate their caloric intake by 20–40%. The most effective strategies:
- Use a food scale: Volume measurements (cups, tablespoons) are notoriously inaccurate for calorie counting. Weighing food in grams/ounces is 3–4x more accurate.
- Log everything, including liquids: Drinks (juice, milk, alcohol, flavored coffee) are the most commonly forgotten calorie source — a single Starbucks latte can add 250–500 calories.
- Track for 2–4 weeks: You don't need to track forever. Short-term tracking builds calorie awareness that persists long-term even after you stop.
